Strength training after 40: a framework that holds up

Muscle loss accelerates after 40 and takes metabolic health with it. A simple, evidence-aligned training framework for men who are not trying to become athletes.

After 40, adults lose muscle mass steadily unless they train against resistance, and the loss of strength and power outpaces the loss of size. This matters far beyond appearance: muscle is where most glucose is disposed of, and strength predicts independence decades later.

What actually declines

Muscle mass declines gradually from midlife, but strength declines faster, and power (force produced quickly) declines fastest of all. Power is what catches you when you stumble.

Inactivity accelerates all three. A week of bed rest costs a middle-aged man more muscle than a year of ordinary ageing.

The minimum effective framework

Two full-body sessions per week produces most of the available benefit for men who are not training competitively. Three is better if it is sustainable.

  • Cover six movement patterns: squat, hinge, horizontal push, horizontal pull, vertical push, vertical pull.
  • Two to four working sets per pattern, in the 5 to 15 repetition range.
  • Stop one to three repetitions short of failure on most sets.
  • Add a small amount of load or one repetition when the last set feels comfortable.
  • Include loaded carries and single-leg work for balance and trunk stability.

Recovery is the variable that changes after 40

Training capacity does not drop as sharply as people expect; recovery capacity does. Tendons and connective tissue adapt more slowly than muscle, which is why jumping into high-volume programmes causes the injuries that end programmes.

Progress in small increments, keep the same core lifts for at least eight weeks, and treat warm-ups as part of the session rather than an optional extra.

Protein and the rest of the picture

Older muscle is less responsive to protein, so distribution matters: roughly 1.6 g per kg of body weight per day, spread across meals, supports training adaptation better than the same amount in one sitting.

Aerobic work is complementary, not competing. Guidelines converge on around 150 minutes of moderate activity per week alongside two strength sessions.

Before you start

Most men can begin resistance training safely. Discuss it first with a clinician if you have known cardiovascular disease, uncontrolled hypertension, recent surgery, or symptoms such as chest pain, dizziness or unusual breathlessness on exertion.
